About The Seven

The Seven is a hero workout honouring the seven CIA officers killed in a suicide bombing at Forward Operating Base Chapman in Afghanistan in December 2009. The structure is the memorial: seven rounds of seven movements, seven reps each. It is long, heavy and deliberately relentless, and it is one of the hardest sessions in the benchmark catalogue.

What three hundred and forty-three reps feels like

Seven rounds of forty-nine reps is three hundred and forty-three reps in total, spread across handstand push-ups, thrusters, kettlebell swings, deadlifts, burpees, more kettlebell swings and pull-ups. Every major movement pattern appears, several of them loaded, and the round is long enough that you cannot simply hold on and grind. Athletes who treat this like a mid-length metcon are usually in serious trouble by round three.

Pace it as a long workout

Pace it as a long workout from the very first rep. Break every set before you need to — small, planned sets with short rests, from round one, even while it still feels easy. The handstand push-ups and the thrusters are where the wheels come off, because both demand overhead capacity that the kettlebell swings and deadlifts are steadily taxing. Move deliberately through the burpees rather than sprinting them; they are the only movement here that offers any recovery at all.

What's a good time

Under thirty minutes is a strong result and elite athletes go closer to twenty. Thirty to forty is a good time for a competitive athlete and most people who finish at the prescribed loads land somewhere between forty and fifty. Scale the loads and the handstand push-ups freely — finishing this workout with intact movement quality honours it far better than a capped, broken attempt at the prescribed version.
